Inspired by the conditions, and Tombstone quote referenced above, we did the 4 Horsemen of the Apocalypse: (patent pending)

4 exercises with coupons: Blockees, Coupon Squats, Curls and Flutterkicks (progressively SplutterKicks) with coupon held above body.

I initially wanted to do this progression:

Instead, in the Fog of War and excitement of the stormy conditions, I whipped out….wait for it….the Deck of Death and we did the 4 exercises based on card number or face value…Aces=11, Joker = 20 of dealer’s choice.

Worked as well, but not as cool. Next time…Next time….

…you read that right. When YHC pulled in at 5:28, the other three pax were ready and waiting. Blue Mule threw out the idea that in the absence of anyone stepping up to the Q-plate, we all split the Q duties, each taking roughly 11:15 of leading the pax through their paces. And so began the Committee-Q…

Hi Viz’s Part 1: Disclaimer to remind us all that none of us are professionals, then mosey from shovel flag, around western edge of Elmington, to just behind home plate of the baseball diamond. Warm-ups including SSH, LBAC, Air Press, Reverse LBAC, WMH, and Good Mornings. Lined up on the nearby bleachers for some 10-15-20 DIDs, followed by Monkey Humpers. Rinse and repeat, reversing the numbering (20-15-10) on the DIDs.

Blue Mule’s Part 2: Mosey to the playground, pair up. One partner runs to a destination point (cycled through the southwest corner of the park, the steps in front of WEMS, and the nearby book birdhouse), while the other gets in AMRAP of the called exercises, which rotated after both partners had completed the run. Exercises included merkins, overhead claps, burpees, and manmakers.

Harvey Updyke’s Part 3: Mosey to the tennis court for some 4-corners action. At the first corner, 25 merkins. Crab walk to second corner, for 50 Carolina dry docks. Bear crawl to third corner, for 75 monkey humpers. Lt Dans to fourth corner, for partner curls (one partner is down in wheelbarrow position, other partner grabs their ankles and performs a bicep curl).

Bicentennial Man’s Part 4: Mosey back to the playground for Elevens with pull-ups and decline merkins. Time was called with 3 minutes to spare, and the pax moseyed back to the shovel flag, for a quick Mary consisting of J-Lo’s, flutter kicks, and box cutters.

What we learned:

  • ShowMe has some dance moves
  • Ulysses does really exist.
  • Double Birds and Gluteus showed some serious grit and heart today with a run-heavy Q. Great work and keep posting! We are all getting sharpened.
  • Lots of PAX know too much about Chris Farley Movies. Everybody knows it’s Herbie Hancock…
  • Nolensville Runners, especially women, were impressed by our workout and playlists. Partner up! They will start telling their friends about the Rainbow warriors workout group in Nolensville.
  • Anything can be an obstacle and fun to overcome…including random hay-bales and bridges…

6/13/19 The Hill

Here’s what went down:

Disclaimer then mosey down to the amphitheater.

WOR: SSH x 20, GM x 10, WMH x 10, FBAC x 10, RBAC x 10, Overhead Claps x 10, Overhead Press x 10, Seal Claps x 10

Quick mosey around Quad Loop then head to grab weights from the weight room.  All PAX got a set of 15 or 20lb dumbbells.  We also grabbed 2 sets of 50lb dumbbells and then went back out to amphitheater.

Part One: Weighted 11s

  • Starting by the building, we did weighted bear crawls over to the amphitheater steps.  PAX performed 1 weighted amphitheater jump then crawl bear back to starting point for 10 weighted burpees.  Rinse and repeat until 10 weighted AJs and 1 weighted burpee. Wall sit and wait upon completion.

Part Two: Farmers Stairs

  • One PAX would do farmers stairs with 50lb dumbbells up the stairs to the weight room (about 25 steps up) and back down while rest of the PAX performed an exercise.
    • Round One: Merkins
    • Round Two: Curls into Shoulder Press with 15/20lb dumbbells
    • Round Three: Wall Sits while holding one dumbbell out front of chest
    • Round Four: Weighted WWIs

Return weights then mosey back to top lot for COT.

Great work by all!  The weighted bear crawl/crawl bears were no joke.

Bomber – 06.14.19 – “Q-Tips”

16 PAX braved a nasty 55 degrees and clear skies to heed a bit of instruction from YHC and work up a little sweat while they were at it.

THE THANG:

Following a comprehensive disclaimer, YHC took the pax on a light mosey down the driveway in hopes of peeping the situation with all the blue lights seen on the way in, but alas, they had gone. Mosey continued up to the upper lot for COP:

Q-Tip: When calling exercises and counting cadence, remember to keep it PC. There are Preparatory Commands for each command, and a pause in between to allow for understanding. The preparatory command describes and specifies what is required. All preparatory commands are given with rising voice inflection. The command of execution calls into action what has been prescribed. The interval between the two commands should be long enough to permit the pax to understand the first one before the second one is given.

Somewhere in the middle of this, another mini-Q-tip was given: praise individuals, critique en masse.

Q-Tip: Never underestimate the power of simplicity. 

Pax are instructed to perform 10 Hand-release Merkins (Modify to Merkins if necessary) and 10 Jump Squats (Modify to Squats if necessary), and repeat that sequence until time is called. What felt like 10 minutes was really only 4. Mission accomplished.

Q-Tip: Mix it up! There are muscles in our backs and posterior chain that desperately need our love, and it’s too easy to call Merkins and Burpees sometimes.

Having moseyed down to the jungle gym and divided into three groups, it’s time for some circuit training. Group 1 runs a lap around the community center while Group 2 performs Lunges AMRAP and Group 3 performs Pull-ups/Rows AMRAP.  Upon running group’s return, rotate. RnR for two rounds total.

Q-Tip: A good hill is hard to find. Use it if you’ve got it.

Pax line up at the base of the hill at Bomber and travel up to the stop sign using various modes of transportation followed by a mosey back to the line to plank and wait for six. Rounds are as follows:

  1. Broad Jump
  2. Reverse Duck Walk (Nae Nae was a suggested Exicon addition for this)
  3. Bernie Sanders

Q-Tip: Acronyms are your friend. They help you remember your plan when the Qdrenaline is spiking, and they help the pax make sense of the routine.

In honor of Bomber, partner up for some B.O.M.B.S. That’s

  • Big Boys Sit-ups x 200
  • Squats x 250

Most made it at least to the Big Boy Sit-ups and there were even some squatters when YHC had to issue another…

With under 3 minutes left, it was obvious the B.O.M.B.S. would run over, so it was time for Mary.

This was a fun workout to Q as the Q-Tips really kept me in line but also allowed for a lot of variety. Hopefully the PAX felt the same. Hambone was designated mumblechatterer per usual and was especially loose with the tongue this morning. Smiles, laughter, cursing, hands on knees, attempted muscle-ups, Pumpkin Spice name ideas. It had all the best parts of a classic F3 Nashville workout. You’re welcome.

On a more serious note, I took the opportunity to remind the pax that F3 is not a workout group; it’s a leadership group. Leading is not about being the loudest, the fastest, or the strongest. It’s using your strengths to inspire and build up the strengths of others. Q-ing a workout doesn’t come easy for everybody, but I believe that through Q-ing, each man has an opportunity to share the strengths they do have. One might be awful at counting cadence but blows everybody away with creative exercises and routines. One might dread the thought of standing in front of a bunch of grown men telling them what to do, but Qs a very effective (read: painful) workout.

Setting aside insecurities, fears, and pride for the sake of sharing the gifts you have to offer inspires and instills a confidence in those around you. It makes them say, “hey, I have something to share, too, and I think these guys need it.”

And you know what? We do.

Warm Up: Mosey from AO to back soccer field, 50 SSH, 10 WMH, 15 GM, 15 Windmills, 15 Hairy Rockettes, 30 sec SOYO, 1 min Merkins at own pace

The Workout

Staying on soccer field, pax pair up behind objects on a line. Object included Jeep Tire, ATV Tire, 5 gallon water jug, filled sandbag, 20# container of chicken feed, 20# ammo can full of rocks, and a 4”x4”x3’ beam.  One pax runs / pushes / carries object 50 yards to other side of field, other pax in pair does a moving exercise to the other side.  Moving exercises included: lunges, frog jumps / jog, sprint, backwards jog, side-shuffle, and carioca. At opposite end, do LBC waiting for all in.  Partners switch, with alternate carrying object back down the field while first partner now does moving exercise.  At starting end, do high plank waiting for all in.  Move one station / object to the right and repeat thru all 7 objects.

As an impromptu interlude, conduct modified bear crawl / low crawl / baby crawl on-line looking for High Viz’s wedding band which flew off due to the high speed at which he was conducting his Jeep Tire. Treasure was recovered safely within 3 minutes.

Repeat set as above, changing exercises at the ends of the field to SSH and wide Merkins, while waiting for all in.

Last man up run from field, around school, traffic circle and back to AO.  Last man ran with 8# medicine ball, leaving it at the front end of the line on ground for last man to pick up.

Wrapped up with 30 flutter kicks.

Line up along median for a Suicide Ladder. PAX sprint to 1st light pole and back, performing 5 Froggies before running to 2nd pole. Repeat with remaining two poles, then plank and wait for six.

RnR upping the Froggies to 10 at each return to the starting line.

Short little hop over to the swings for some standing (more like rolling) Elevens. Start with 1 Underdog, then roll over to perform 9 Gracies (both sides=1)

Step up to the low wall across from the water tank to introduce the PAX to the Prison Cell Merkin Burpee Box Jump. (Visit https://f3nation.com/exercises/ to learn more. You’ll figure it out.)  PCMBBJ x 10 followed by a lap around the gravel path surrounding the tank. Plank and wait for six. RnR with 9, then 8.

It was good to welcome WuzntMe from Chattanooga even if he is a Gamecock. F3 is open to all men after all. From the start of the suicide ladder, YHC wondered if he’d started things off a bit too rough, but the casual mumblechatter with Pumpkin Spice throughout said otherwise.

Also worth noting are that the Gracies will get you, and the PCMB and all its mutant offspring will definitely make another appearance. Perhaps even tomorrow.
