NMM:  The Golden Horseshoe is an oldey but a goodey and has to be completed in 33 minutes.  Boone’s came the closest while the rest of us were back getting ready for lap 9.  Everyone put some serious effort to this and took note of where they finished so we can get better in the Sprint.

2/4/19: Poetic Co-Q at the Cow

AO: Purple Cow

Conditions: 52 degrees, cloudy, moderate breeze…aka Perfect

PAX: Backlash, Black Widow, Boone’s Farm, En Fuego, Leatherneck, Offshore, Penny Loafers, Toga

QIC(s): En Fuego, Leatherneck

INTRO

Conditions were perfect, only a slight breeze,

Evidenced by no beanies and more PAX in short sleeves;

All PAX dressed in black, dark greys or midnight blues,

The only reflective gear we had was Penny Loafers UT orange shoes;

I checked my watch for the infamous, “Let’s go”,

As one more PAX arrived, ahem…”Black Widow”.

 

A brief mosey ensued with essentially no light,

A slight twist of Offshore’s ankle, thankfully he was alright;

Circle up for WOR, as YHC gave a late disclaimer,

You can always count on Toga to correct bad behavior;

4-count exercises, ah the usual stuff,

Only did 4, because honestly that’s enough.

 

En Fuego and Leatherneck broke the Thang down in 2’s,

That’s usually what happens when there are Co-Q’s;

YHC quickly walked over to the Co-Q stash,

Gotta mention two other HIMs…Boone’s Farm and Backlash;

Grabbed the jump rope for Thang Part 1,

Hold on tight, this is gonna be fun.

 

THANG – PART I

  • 1 PAX – 50 jump rope repetitions; remaining 7 PAX perform called exercise while 1 PAX jumping rope. Upon completion of each 50-rep jump rope, all PAX run to bottom of hill entrance and back up.  No rest in between.  Cycle through all PAX and this format until each PAX had a turn jumping rope.  Called exercises:
    • Merkins, Air Squats, Flutter Kicks, Irkins, Alternating Lunges, Hello Dollies, Derkins, Low Plank
    • Penalty – any mess-up/mis-hap/whatever you want to call it resulted in Burpees x 2 at the end for all PAX. Only one mis-hap out of 400 reps (not going to mention any names, but you know who you are…Toga).
  • PAX Partner up in 2’s. Two evolutions.
    • Evo 1: PAX 1 – wall sit. PAX 2 – bear crawl across parking lot, crawl bear back to starting point. Flap Jack.
    • Evo 2: PAX 1 – wall sit. PAX 2 – Lt. Dan’s across parking lot, broad jump back to starting point. Flap Jack.

YHC had the pleasure to turning over the reins to En Fuego for Thang Part 2.

 

THANG – PART II

Upon Q handoff from Leatherneck, brief mosey around parking lot and arrive back at base of lot positioned with 3 light posts approx. 50, 75 and 100 yards away.  YHC congregated the PAX around the Q stash, which included a variety of 20-30 lb coupons (ruck plates, dumbbells or homemade brick coupons).  YHC informs PAX to keep same 2-PAX partner groupings and each group needs one coupon.  Coupon Shuttle Run with Variety of 10-20-30s (Two Evolutions) awaited us.

  • Evo 1:
    • PAX 1 commences coupon run to first light pole (approx. 50 yrds away); performs 10 goblet squats, run back to Partner 2.
    • While PAX 1 completing shuttle run, PAX performs rotation of 10-20-30s until PAX 1 returns, alternating between two exercises – Merkins and LBCs (10 merkins, 10 LBCs, 20 merkins, 20 LBCs, 30 merkins, 30 LBCs)
    • PAX 1 and PAX 2 flapjack.
    • This same process continues to light post 2 (75 yds) and 3 (100 yds), except goblet squats increase to 20 (at light post 2) and 30 (at light post 3).
    • All in
  • Evo 2:
    • Rinse and repeat above with following differences:
      • Replace goblet squats with Iron Mikes
      • Replaces Merkins and LBCs with Moutain Climbers and Flutter Kicks.

With 5 mins left, YHC instructed PAX to do one final run loop, with an AYG up the hill entrance for 1 minute of Mary – 15 4-count flutter kicks and approx. 25 second 6-inch leg off the deck.  Time.

Good to be back in the Q saddle and thoroughly enjoyed the Co-Q with En Fuego.  I went cold turkey UA for a long time and it’s been great being back out in the gloom and getting to be part of a great AO and great group of guys.  Pleasure to be on Q this morning for you all.

Not a lot of announcements this am, but did want to share one quick item.  When I got home from the workout this am, my M (Mandy) was visibly saddened by the news that one of her good friend’s husband was found unresponsive this morning from a drug overdose.  I don’t want to dishonor his life by detailing his struggles, but as I sit here writing this BB, I’m reminded that people do have struggles (all in different forms and severity).  While overcoming one’s struggles leads to becoming stronger, sometimes going at it alone isn’t enough.  I’m convinced he didn’t really have someone (or someones) he could count on…a real “go-to” in his time of need.  My hope for each of you is that you have that “go-to”, that someone (or someones) you can count in to be there for you in a time of need (no matter the severity)…and vice versa.  There is strength in numbers

A hearty five arrived to live the dream with another 70 and sunny day at the Cow!  Here’s how it went down:

Quick disclaimer then begin circling the Widow’s car upon his kind of, sort of on-time arrival.  Mosey to the park, warmup COP, take a lap around the lot and head to the pavilion.

Station 1:  Single Leg Hip Thrust 12 ea. leg, Bulgarian Split Squat 12 ea. leg, Derkins 24, Step-up Jumps 12 ea. leg- Repeato x2

Run .5 m

Station 2: Squats 12, Donkey Kicks 15- Repeato x2

Run .5 m

Station 3: Rows on swings 25, Squat Thrusts 12, Single Arm Rotations 12 ea. arm- Repeato x2

Mosey to front of lot, lunge out to Granny White Pk, mosey back to flag, and quick ring of fire.

COT:  The PAX shared some of Dr. Martin Luther King’s quotes.  One of YHC’s favorites- “The ultimate measure of a man is not where he stands in moments of comfort and convenience, but where he stands at times of challenge and controversy.” – Dr. Martin Luther King Jr.

NMM:  The goal for today was to keep moving, and it seemed like we met that challenge.  Nobody complained about cold after the warmup COP.  It should also be noted that wearing multiple hats and hoods seems to lessen the ability for the PAX to hear some commands, counts, and suggestions.

How many loafers do you really have?

Lucky seven posted for another day on the range at the Purple Cow.  Spirits were high and clothing was aplenty as we got after it like this:

Quick disclaimer then mosey to Granny White Park.  Perform tracers (forward, side shuffle, backwards, side shuffle) through each parking space across the main lot.  Perform standard issue warmup COP then repeat tracers in alternate  direction.

Mosey to playground for 8 pull-ups, 16 swerkins, 24 dips, 8 setups ea. leg, 16 squats and 24 calf raises.  Repeato x3

Mosey to basketball court for “death by shuttle run” = 10 yr shuttle run EMOM adding one rep each minute.  Most of the PAX was done at 12, but BF, LN and OS made it through 13.  Blue Mule’s record is very much intact.

COT with Offshore taking us out.

NMM:  Funyuns, Black Widow, Boone’s and YHC have been working on getting Penny Loafers (FNG- Monty) off the less than free workout train and onto the F3 express.  Today was his inaugural post, and he got after it with the rest of the PAX.  Thanks to Black Widow for talking him out of a couple of layers before we left the parking lot.

Special After Holiday Coupon Sale

PAX: Boone’s Farm, Black Widow, Toga (QIC), Leatherneck (Kotter), Umbrella, Offshore

Six redwoods decided to apply some special after holiday coupons at the Purple Cow.  Here’s how it went down:

Warmup COP: Perform forward, backwards, and side to side mosey then circle up.  Execute Imperial Walkers, Cotton pickers, Russian soldiers, T-Ups, and scorpion stretch.  Gather YHC’s collection of coupons and head to the bottom of the hill/hillock at the base of the parking lot.

Coupon application = Position 1 merkins, Position 2= dumbbell tricep extensions, Position 3= dumbbell curls, 4= kb swing, 5= kb press, and 6 = sandbag row.  Each member of the PAX performs the exercise then carries the  coupon up the hill to rinse and repeat.  Repeato for a total of 4 sets with ab fun at the completion of each rotation then rotate to the next position.

Mosey back to flag for “ring of coupon” squats and lunges.

COT

NMM:  It was great to see Leatherneck back in the PAX.  Apparently we are hard to find in the back parking lot, so Leatherneck opted to sit in his car and watch another group in another lot to see if they were ever going to get out of their cars.  It’s probably for the best he decided to search for us one more time!

6 PAX made the right decision and posted at The Purple Cow this AM. YHC was still feeling blue from the SEC Championship game (I hate Bama and the refs they have on payroll), and really wanted to fartsack and lick my wounds from the gut wrenching defeat of my beloved Bulldogs. Alas, I DRP’d and made it out to Q this beautiful morning.

Go back to other end, but crawl bear and walk crab, plank for 6.

Spartan 100: Sprint length of parking lot with 10 merkins at end of spring. We did this every minute on the minute for 10 minutes.

40s: Step-ups and dips at picnic table. 30:10, 25:15, 20:20, 15:25, 10:30

Back to end of parking lot for BC, CW, CB, WC switching every 3 lines to other end.

Sack full of balls

Eight posted on a beautiful Fall morning for a little unexpected fun.  YHC promised a bit of fun if we got at least eight, and here’s how it went down:

Disclaimer then mosey to tennis courts at the park.  Warmup COP, 4x arc loaders across the courts and back.  Bear crawl followed by sprints x2.

Divide into two teams of four to engage in the first annual Nashville F3 Dodgeball contest.  It’s just like regular dodgeball except you do 5 burpees when hit.  If three people on the same team are made to do burpees at one time, then they must do 10 burpees as a team,  and the ‘winning’ team does five burpees and gets a point.  JF, Umbrella, BW and EF lost three to nada.

Mosey back to parking lot for 4-5 rounds of “Don’t Tell Me About My Abs”= core exercise quickly followed by 5 merkins and plank hold.

COT with prayers for all those still living with the impact of the recents storms.

NMM:  This is a fun/different workout from YHC’s RVA days.  That said, the last time involved many more firm and heavier balls.  Toga’s current sack of fun involved many softer and lighter balls that proved to be more difficult to toss with any distance or accuracy.  They also didn’t quite have the impact that any player would want to hear from their balls.  Maybe Santa will reload with a firmer set for Xmas?

Quick disclaimer then mosey to parking lot at center of park.  10 rounds of 10 merkins, 10 WWII, 10 squats EMOM then mosey to monkey bars.

  • 3 rds of 10 pull-ups and 10 squats
  • 3 rds of 6 chin-ups and 10 lunges
  • 3 rds of 4 close grip pull-ups and high knees

Mosey to basketball court for ascending shuttle runs EMOM.  We started with 5 lengths in minute 1 and made it up to 15.., nowhere near The Mule’s record of 18.  Indigenous people’s run back to BMS parking lot for Mary.

NMM:  Another Schwetty morning at the Cow and oh what fun we had!  That said, mumble chatter was at a minimum for some reason.  Maybe everyone was still hungover from the Titans’ victory?

International Funyuns Committee

11 posted for a little remedial Iron PAX challenge.  Week 2 looked so interesting, and YHC didn’t get a chance to work it in last week, so.. we got it today.  We had a brief mosey and warmup followed by the challenge.

You know the drill from Bagger’s award winning backblast.  4 exercises executed for eight minutes each with a two minute rest in between each exercise.  Keep track of your reps to get a total score and submit (or not) on F3 Greenwood’s page.

The exercises were Thrusters, Curls, Swings, Manmakers

  • Joey: 125, 175, 200, 51= 551

Furious Flutter Kicks to bring it home.  COT

NMM: Offshore and YHC were a bit worried about the heat at the beginning of the workout but thankfully it started raining while we were doing the scorpion stretch and never really stopped.  The PAX brought an interesting array of weights consisting of dumbbells (25-30), plates, and one random ruck (75 lbs).  Apparently we all need to invest in cinder blocks as manmakers with the ruck or dumbbells is not awesome.  As an added bonus, Offshore slipped some additional weights and 40 carbiners onto the ruck when YHC used it.  Foul!  In a similar moment Funyuns filed a complaint with the Intl. Funyuns Committee re YHC’s form when doing thrusters with the ruck.  Aren’t you just making it harder for yourself if you aren’t using your legs much?  YHC argues that his thrusters were more difficult.

Solid work by all and looking forward to seeing lots of folks at 4:13 for the last workout for this class.

PS:  PARK IN THE BACK OF THE LOT BEHIND THE SCHOOL TO AVOID GETTING HIT OR TAKING SOMEONE’S COVETED SPOT!

Open Gates

6 stepped up to get a little better this morning at The Purple Cow.  Here’s how it went down:

PAX: Backlash, Boone’s Farm, Olan Mills, Umbrella, Black Widow, Toga (QIC)

Quick disclaimer, grab a coupon and head to BHS track, yes, the track was open!

Deposit coupons by the track and begin warmup COP.., the usual stuff.

Side shuffles, backwards run, power skips/Chauncey Woof and Poof

Begin tempo run drill= 2 min slow pace, 1 min uptempo pace, repeato x4

Partner up for to execute exercise with coupons while partner runs 100 yds and repeato x2.  Exercises = kb swings, overhead tricep extensions, single leg deadlifts, and APD up and overs passing weights to the partner after every 5 reps (Note: EPIC fail)

Back to the parking lot for COT.

NMM:  Backlash and YHC arrived early to determine whether or not the track was open.  The PAX showed legitimate wonder at this fact but ran the laps nonetheless.  It really is a nice facility, and YHC is certain we’ll find our way over there again.
