HIIT at the Trident

Three PAX arrived at Trident for a workout designed around the original theory of high intensity interval training (HIIT).

Q: Boy Band

PAX: Hot N’ Ready, Red Skull

WOR: good mornings, Willy Mays, baby arm circles, merkins, squats

Thang:

HIIT is supposed to be a 30sec 100% effort sprint with several minutes rest before the next set to allow for another 100% effort. Supposedly this promotes enough anaerobic metabolism to trigger mitochondrial growth which can improve work capacity and endurance.

We did 6 rounds as follows:

Sprint the parking garage length and then up the ramp coming back. About 30s.

Slow mosey to the starting line, then 20 Merkins, 20 squats, 20 WWIs.

1 min rest, then rinse and repeat

-Sets 4 and 5 were cut in half due to inability to keep 100% effort for the parking ramp.

-Set 6 was a run up the parking ramp and then the flat.

Hillympics Week 3: Track and Field

16 PAX arrived for a track and field based Hillympics. A cool drizzle added to the gloom factor and would play a nice roll in adding some weight to the burpees and merkins for the day.

QICs: Black Lung and Boy Band

PAX: Venus, Life champ, Prevac, Tampa libra, Razorback, Ludwig, Bad Boy, Toga, Red Skull, Frugal McDoogal, White Russian, Too tall, Moneyshot, Hot n’ Ready

We started with a mosey to the track followed by 1 lap around the track and then circled up for WOR. Wanted to get a little loose before the running that was coming.

WOR: Good mornings, Willie Mays,  Toe Touches, Low and Slow Squats, Baby Arm circles forwards and back, and overhead claps.

Thang: Track and Field day

The workout was designed to highlight speed and strength in a mix of alternating skill team events.

Event 1: 800m race: All PAX together, scored by sum of position at the finish  1)White 2)Red 3)Blue.  White team with a dominant performance, though they later would find that they had started too strong.

Event 2: Hand-stand-off: All pax perform a handstand, longest time wins 1)Red 2)Blue 3)White.  Props to TooTall for going into trance mode and defeating White Russian for the final spot. Moneyshot gave them a good fight for the white team.

Event 3: 8x100m relay (with hand release merkins while waiting for your teamate, scored x2 once for team placement and once for average number merkins per PAX).  Race: 1)White 2)Red 3)Blue  Merkins: 1)Blue 2)Red 3)White.

Event 4: Burpees x 2 min: Avg. per pax. 1)Blue 2)White 3)Red. Good form with chest to ground was the expectation. On a wet and cold day, this added about 5lbs per PAX and after 2 min of Merkins these became quite difficulty. I was impressed by the good form by all PAX involved.

Event 5:  400m Team Partner carry (at least 1 pax must be carried the whole 400m). 1) White 2)Blue 3)Red. White and Blue team set a blistering pace early and left YHC in the dust.

Event 6: Team WWIIs first to team total of 50 x #PAX. 1)Blue 2)Red 3)White

Event 7: 400m Run: All pax running scored by sum of placements 1)Blue 2)Red 3)White  And after a great running start, the white team just gave out at the end. Winning the 800m and the 400m Partner carry lead to near last place finish for every PAX on the team….

Following this it was a very slow mosey back to the parking lot for COT. The site of PAX struggling to make the 200m journey back brings the satisfaction of a workout well planned.

Additional points: All teams were present at >75% participation 1 point each, all teams had a flag (if Tampa Libra can be believed, apparently he Hulked out on his and broke it in half….) 1 point each.

Six for circuits

As Bagger is still recovering from his ankle/foot issues and there were few HCs prior to showtime, YHC planned a no running circuit workout inclusive of some jump-rope for cardio burn.

We started with a quick mosey to drop some coupons (~30lb cinder blocks and 18lb Ball) to the playground along with jump rope and pullup assist band. Then back to the parking lot for WOR and to pick up Bagger.

WOR:  SSH, Good Mornings, Squats, FLBAC, BLBACs, Seal Claps, Overhead Press.

Thang: 

Six stations for six PAX.  Station 1 was jump-rope to 100 (modified to 50 after 2 cycles due to timing and form).  This kept the pace. The remaining 5 stations were AMRAP exercises that changed with each cycle as follows.

Station 1: Jump rope, Jump Rope, Jump Rope, Jump Rope, Jump Rope

Station 2: Kettle Bell Swings, Bent Over Rows, Overhead Press, Weighted American Hammers, Kettle Bell Swings, Weighted American Hammers, Bent over rows

Station 3: Ball push ups (alt. arms), Weighted sit up, Shoulder raise, weighted sit-up, Ball push ups, Weighted sit ups, Bent over rows

Station 4: Goblet Squats, Single Leg Deadlift-R, Derkins, Crunchy Frogs, Squats,  Crunchy Frogs, Bent over rows

Station 5:  Overhead press, Single Leg Deadlift-L;  Blockees, Plank Jacks, Overhead Press, Plank Jacks, Bent Over rows

Station 6: Pull ups, Pull ups, Maktars, J-Los, Pull Ups, Flutter Kicks, Pull Ups

MARY:  Mosey back to the parking lot with the coupons. As we did a lot of core work during the circuit and YHC’s legs were feeling a little under-worked we circled up for 3 minutes of rapid fire deep squats.  We lost count around 55 and did somewhere near 70 in that time.

COT – Prayers for all those PAX who are welcoming new little ones into their lives.  There are a bunch.

Moleskin: Thanks for the opportunity to lead. We had a great turn out with many of the regulars still out of town for the holiday weekend. My abs are still sore from all the weighted core work, and I suspect tomorrow will be worse.

It Takes 2 To Tango at The Trident

2 PAX showed up for a cold, wet, and gloomy morning at The Trident.

QIC: Boyband; PAX: Old Hickory

WOR: We started with a mosey to pick up a coupon (8x8x16″ cinderblock, approx. 28lbs) from the back of the lot. Then to the parking garage to get out of the wet.  Good mornings, Leg swings, Willie Mays, Low and Slow Squats, and Low and Slow Merkins were performed.

Thang:  As my shoulder continues to be an issue and oldhickory had been blasting his chest at the gym lately, YHC decided to do a leg/core heavy workout.  This was a 2 station workout, one end of the parking garage to the other, about 75yds apart. Station 1 (near side): Coupon work. Station 2 (far side): Core work.  Mosey between each site with a 2 burpee speed-bump in the middle.  Each set of exercises was RnR’d x2 for a full set of 3 laps.

Station 1 exercises: Coupon Thrusters x15; Kettle Bell Swings x20; Deep Squats (squat until your butt hits the coupon laying on the ground) x30

Station 2 exercises: LBCs x30; Dragon Flags x20; J-Lo’s x10 (each side)

Another glorious morning in the bag. As the season turns colder, we should all focus inward and remember the things that make us love F3 and bring us out in the early morning.  Then put on some layers and get out there.  As a native Floridian (I’ll admit it, and don’t hold it against me I’m not going back) I have already started wearing my workout pants and jacket.

3 PAX showed up on time for a chilly Stonewall workout. Disclaimer was made and we jumped right into it. Deep dish showed up as we started with the warm up.  Bagger arrived after our first round of exercises with an assortment of stretching and rolling appliances that he used in a semi-seductive manner in the parking lot.

Thang: 60min abs

In order to obtain a visible set of abdominal muscles, a good mix of cardio (for calorie burn) and core workout is required. To accomplish this goal, a modification of the Hambone classic “Portland Brew and Back” workout was presented to the PAX.  The PAX would perform 3 exercises at the parking lot (10-20-30 reps) and then would mosey to Portland Brew and back.  Exercises were targeted at the core with a few chest and leg reps thrown in to even out the workout. 5 Rounds were accomplished in roughly 50 minutes.

Parking Lot Exercises: (I forgot them all, but this is pretty close)

Round 1: 10 Mountain Climbers, 20 LBCs, 30 4ct flutter kicks

Round 2: 10 Merkins, 20 Side crunches (each side), 30 Freddy Mercury’s

Round 3: 10 Lt. Dans, 20 Supermans, 30 LBCs

Round 4: 10 Single leg deadlifts (each leg), 20 LBCs, 30 4ct flutter kicks

Round 5: 10 Reverse Snow Angels, 20  Squats, 30 WWIs

Mumblechatter:

It was a great group this morning with strong work effort. We stayed together as a group and each PAX got a chance to work out their core. I suspect we will all have 6-packs by tomorrow. I know I’ll have one this afternoon as I sit on the couch and watch college football.  Interesting note, Deep dish in a moment of exercise induced confusion suggested that his father-in-law was also his step-father….I’ll let you figure that one out, there are a couple of ways this could happen.  Bagger Vance did a great job guarding the parking lot while aggressively foam rolling, followed by a short jaunt with his ruck and joining the group for mary. In all, the workout was an 800 calorie burn per my watch.

Leg Day at The Hill

19 PAX fought the urge to fart-sack and came out for a good ol’ fashioned leg day at The Hill.

PAX: Cathy, Venus, Prevac, Big Stick, Foxtrot-talks-a-lot, Cinderella, the Spackler, Pop-a-lock, Trevino, Foley, White Russian, Frugal McDoogal, Yard Sale, Red Skull, Blood Clot, Money shot, and Black Lung took part in the main festivities. Bagger vance was present and doing his rehab exercises in the parking lot.

We started with a quick mosey up to the 50 yard line of the football field where we circled up for..

Thang:

Mosey to the near end zone for a leg heavy ladder. The premise was as follows: Run sequentially shorter distances on the field while doing more intense strength building work in between.

Steps as follows:  1) Run set distance 2) Complete remaining distance to 100yds with alternative movement 3) Do exercise #1 (reps = to remaining distance) 4) repeat steps and 2 in opposite direction 5) Do exercise #2 (reps = to distance run) 6) Rinse and repeat with next rung of the ladder.

Thanks to everybody for coming out. The workout was simple but effective. Many moans and groans about not being able to get off the toilet the next day.  Most importantly, we learned that the Franklin guys need to step up their leg day and stop doing so many burpees.

Welcome to The Trident 9.14.2018

12 PAX greeted the morning at the soft launch of our new AO The Trident. The morning was warm and humid so we got down to business right away.

PAX: Off Shore, Black Lung, Joey Freshwater, Razorback, Redskull, Yard Sale, Ludwig van Oshkosh, Toga, Umbrella, Old hickory, and the featured return of Pop-a-Lock.

Q: Boy Band

We started from the south parking lot behind the AIG building and mosey’d around the south garage and back to pick up any stragglers.  Circle up for WOR.

WOR: SSH, Squats, Good Mornings, Willie Mays, Baby Arm circles (forwards/backwards), Overhead claps.

Thang:

We mosey’d to the bottom floor of the southern parking garage for the start of the workout which occurred as follows:

10x Merkins -> Sprint the up ramp; 10x Squats -> Mosey to next ramp; rinse and repeat until we reached the top.

The descent was as follows: 10x headbangers -> reverse mosey the ramp; 10x 4 ct flutter kicks -> mosey to the next ramp; rinse and repeat until in the basement.

We then moved to the side wall of the 1st floor of the garage for the next part of the workout: 5x Pull-ups, 5x Merkins; rinse and repeat x4.

Next it was on to the short wall for: 10x Box jumps, 10x Dips; rinse n’ repeat x4

Indian run back to the start. Time for some burpee suicides. Using the parking planters as our stops, it was 5 laps out with 5 burpees on each return to the baseline for a total of 25 burpees.

Following the suicides was a series of partner work at the wall. One partner was doing a static exercise and one doing a dynamic exercise, then flapjack as follows:

Wall sits/Lt. Dans x10; Wall Planks/Merkins x20, Overextended Plank/Supermans x10; Rinse and repeat x1

Mary: Flutter Kicks x30, Homer-to-Marge until time

Moleskin:  This was a great start to the new workout site. It was awesome to have so many PAX out for the dry run and I look forward to seeing you out there in the future.  100% attendance for coffeeteria made for a great discussion of future workout options. Next week will feature the prodigal son Pop-A-Lock’s return to dominance as he takes the Q.

Lastly, if you haven’t seen Joey Freshwater’s pimped out mini-van, you should. The LED lights and windshield tassels are amazing.

A Punny Day at The Hill

A beautiful clear morning in the low 70s greeted 15 PAX for a morning of weighted workout at the hill.

QIC: Skid Mark

PAX: Big stick, Vegemite, Frugal Mcdoogal, Plunger, Money Shot, Dimples (visiting), Venus, Too Tall, Yard Sale, Cowboy, Prevac, Cathy, and Cauliflower (FNG).

We started with a mosey up the steps toward the football field an then around the school to the amphitheater.

WOR: SSH x20, Good mornings x10, Don Quixote’s x10, Willie Mays Hays x10, LBACs 10 fwd – 10 bkwd, Overhead claps x10

Pax then mosied into the weight room for the start of the workout. Everybody grabbed their own 25lb weight plate (there are many like them, but this one is mine…) and paired up with a partner.

Thang:

Pull-ups: Until Failure, then 5 partner assisted (Prevac’s 35 was quite impressive, he says his kip comes naturally)

Merkins with 25lb plate on back: Until 30reps or failure

Move to the amphitheater for the rest of the workout.

Partner 1: Overhead lunge walk to the stairs (about 100ft), Partner 2: AMRAP Curls until Partner 1 stops. Flapjack to come back as a group in front of steps.

Partner 1: Walks up 1 flight of steps doing a thruster at each step. Partner 2: Weighted WWIs. Flapjack.

Partner 1: Walks the amphitheater loop, 5 overhead triceps extensions at each platform between steps and each lamp-post. Partner 2: Saturday night fever. Flapjack.

At this point, Venus began with the mumble-chatter. “I hope disco’s well”.  We should name the FNG Bikenny since he wants “to be Kenny Chesney”… This continued for the remainder of the workout.

Once we all finished we went back to the bottom of the stairs. Partner 1: bearcrawl up and down the stairs, Partner 2: Weighted front shoulder raise.

Next we left the weights at the bottom of the amphitheater stairs and mosied to a larger staircase just north of the amphitheater.  PAx proceeded to perform wheelbarrow walks up the stairs and a mosey back to the amphitheater for 30 weighted squats. Flapjack.

After this, we mosied back to the weight room for weighted rows: 30 or until failure.

Re-rack the weights and mosey to the parking lot for…

Naming of new FNG Cauliflower who is the wrestling coach at FRA.  Enough said. Turns out Venus is a pretty funny guy, and if paired with Cathy the giggle factor goes up to the level of a gaggle of middle school girls.

Birthday Bash at Stonewall

It was 70s and glorious at 0600 as the PAX arrived at Stonewall for a morning of childhood reminiscence.

We started with a mosey around the community center and back to the parking lot for some warm-o-rama.

As it was my daughter’s 4th birthday party today, I thought we could sum up what life has been so far for a 4 year old..

Newborns go “back to sleep” and can’t really roll over – LBCs x50

Next they try to roll over – Scorpions x10 

Finally they get it – Superman – Banana – Rolling from superman position to a banana shape with legs and arms off the ground. On the Qs call.

Time to work on our pulling up from the floor to a sit/stand.

Next it was time to start moving:

Bearcrawls x20ft > Duck walks x20ft > Mosey x40ft then do everything in reverse (reverse mosey, reverse duckwalk,  and crawlbears). Rinse and repeat x3

Bearcrawls x20ft > Mosey 20ft > Sprint x40ft, then do it all in reverse again. Rinse and repeat x3

At this point we are getting more stable on our feet.  We took a mosey around the southwest corner of the park and back to the pavilion for some playtime. Children initially don’t play well together and instead do separate games on their own while standing next to each other.

30s Exercise with 10s rest alternating: AMRAP Monkey Humpers and AMRAP Picnic table prom dates (legs on a picnic table bench, back on the floor, lift the hips to the sky repeatedly)

Potty training time: Sprint 50yds from the pavillion to the port-o-potty: x5

Finally, children learn to play well together, time for a group exercise. Everybody assumed a plank position in line. The PAX at the front of the line then proceeded to do 10 rows on the climbing rope and went back to the end of the line.  Rinse and repeat with 5 rows per PAX.

-At this point, Foxtrot-talks-a-lot showed up to wish us well and then drove off to Portland brew.

Coffeeteria was attended by all but Vegemite…including FTTAL who seemed to show up only for the 2nd F rather than the 1st F. Welcome to V-squared who was visiting his parents in Nashville. Unfortunately, our website suggested the workout was at 0700 and he showed up a mere 50 min late. He put in some miles after coffeeteria to make up for the missed workout.

28 PAX beat out the early morning desire to fartsack and posted for a cool and humid morning at Cruel Hall with the fog rolling out of the holler and steam rising off of the necks of the PAX.

Thang:

Dora 1, 2, 3…4: 100 Pull ups, 200 Merkins, 300 Squats, 400 4ct Flutter kicks; laps around the baseball field.

We put in about 2 miles of running. Significant mumblechatter erupted about “1600” flutter kicks, but he PAX pushed on.  Eventually, we started to run out of time and YHC called for 1 more minute of flutters before we moved on to the next exercise.

The Hang Off:

The 1s hung from the swing set, monkey bars, or other pull up bar for as long as possible in a battle of forearm strength. Meanwhile the 2s were holding low plank. Flapjack for a second set. Each competition was fierce as Floppy just narrowly beat out Olan Mills for the 1s, and Prevac beat out Donuts for the 2s.  Both Floppy and Prevac were holding on to the small poles of the monkey/pull-up bars rather than the big rod of the swing set which was probably an unfair advantage….due to it’s familiarity.

Back to the parking lot for…

Mary: Circle up in high plank for 2 minutes of Merkins to “Up Down” by Morgan Wallen (ft. Florida Georgia line).
